Everyday morning routine · workout preparation
Use this sequence as your daily movement practice and workout warm-up. Move slowly between paired stretches to develop a comfortable rhythm. Apart from the legs-up position, the source does not specify times or repetitions.
- Morning daylight
Spend some time outdoors in comfortable daylight. Direct sun exposure is not required; never look directly at the sun.
- Legs against the wall · 1 × 5 minutes
Lie comfortably with legs supported against a wall. Keep breathing normally and come out slowly.
- Floor rolling
Gently rock and roll through comfortable positions on a mat, keeping weight off your neck. Floor rolling ↗
- Hip-flexor stretch ↔ straight-leg hamstring stretch
From a half-kneeling lunge, gently shift forward with a small pelvic tuck, then shift back and straighten the front knee within a comfortable range. Alternate smoothly on both sides. Single-leg hip-flexor stretch ↗ · Straight-leg hamstring stretch ↗
- Double-leg bridge ↔ supported quad / sissy-squat stretch
Use a stable box behind you for support. Alternate a comfortable hip lift and shallow knee-forward quad stretch. Start with elbow support if needed; progress to straight arms only when comfortable. Double-leg bridge to sissy-squat stretch ↗
- Calf stretch / raise ↔ tibialis raise
With wall support, alternate lifting the heels and lifting the toes. Rock smoothly between heels and toes with a comfortable range.
- Chest opener ↔ thread the needle
Lie on your side and sweep the upper arm through a comfortable arc. Move to hands and knees and reach one arm beneath the other, then switch sides. Chest opener ↗ · Thread the needle ↗

Abbreviations: DB leg = double-legged; DB = dumbbell; SL = single-leg; SA in pulldown and row names = single-arm; HK = half-kneeling; RDL = Romanian deadlift. The source defines SA as single-legged, but uses it for arm exercises.
Equipment, timing & movement guidance
Equipment: mini and long resistance bands with secure anchors, an exercise ball, dumbbells where specified, a stable bench or box, a secure pull-up bar, a decline bench, weight plates, a chest-supported row machine, a cable station, a barbell and rack for front squats and hip thrusts, a slant board, a suitable back-extension support, and a weighted pull-up belt or vest. The morning routine also uses a wall, stable box, and mat.
Timing: allow 4–5 minutes for breathing, about 5 minutes to warm up, 10–15 minutes of mobility, then strength and core. The original 50-minute estimate may be exceeded on higher-volume days. Rest 60–90 seconds between strength sets and longer when needed. Do not rush to fit every exercise into 50 minutes.
Progression: the week number is a target, not a requirement. Repeat the current variation if the next one is not controlled. A heavier band adds resistance to rows and pulldowns, but gives more assistance during pull-ups. Use an incline push-up, assisted pull-up, supported balance, or box squat whenever needed.
Comfortable ranges: do not force toes inward, knees outward, or the pelvis into an exaggerated tilt. Keep resistance bands securely under the whole foot rather than just the toes. Keep palms supported instead of loading fingertips in bridges. Rotate within a comfortable range and allow feet and hips to follow rather than forcing 180 degrees through the spine.
Advanced yoga: use support and qualified instruction for toe balances, deep knee bends, wall-supported decline push-ups, and backbends. Reverse-Nordic/quad stretches stop before knee pain or loss of alignment; touching the upper back to the floor is not a target. Keep the neck unloaded during floor rolling. These range limits take precedence over the original depth targets shown in the exercise descriptions.
New-movement bold formatting was not preserved in the supplied text. Where a dose is missing or conflicting, it is flagged. The shared warm-up and mobility sequences from the opening weeks continue in later weeks, where they were not repeated in the source.
Week 01ReconnectSessions 1–3
Pranayama & Kapalbhati · 4–5 minutes
- Gentle pranayama · 2–3 minutes
Sit comfortably upright. Breathe quietly through the nose if comfortable, allowing the lower ribs to expand. Let the exhale stay relaxed and slightly longer than the inhale. Do not force deep breaths or hold your breath.
- Kapalbhati · optional, instructor-guided
A forceful-exhalation practice with passive inhalations. If already taught and cleared for this practice, use one brief, comfortable round at your instructor’s prescribed pace, then rest with normal breathing for 60 seconds. Beginners substitute one minute of gentle pranayama. Do not increase speed or rounds week to week.
Avoid Kapalbhati during pregnancy or with high blood pressure, heart disease, or hernia; seek individual guidance for medical conditions or recent surgery. Stop immediately if dizzy, lightheaded, breathless, or uncomfortable. It replaces the rapid-breathing drills in the source.

Begin with the everyday morning routine, then use the day-specific preparation below.
Warm-up · about 5 minutes
Easy walk or light jog for 5 minutes. Nasal breathing is optional and can help cue an easy pace; breathe through your mouth whenever needed. Barefoot walking is optional on a clear, comfortable surface and provides direct sensory feedback, but is not required. Outdoor daylight is optional; direct sunlight is not required.
